40-Yard Dash — Mechanics

The 40-yard dash is the standard test of straight-line speed, and it is really three sprints in one: the start and acceleration from 0 to 10, the transition from 10 to 20, and top-speed maintenance from 20 to 40. Each phase has its own mechanics, and each is taught and drilled separately before the full 40 is run.

The 40-yard dash is the number that follows an athlete through recruiting, combines, and tryouts. It is also widely mistrained. Athletes chase the time by running full 40s over and over, which practices whatever mechanics they already have. The time drops when the phases improve, and the phases improve when each one is taught and drilled on its own.

The 40 breaks into three distinct jobs. From 0 to 10 yards the athlete is accelerating: body at a forward angle, big pushes, heel recovery low. From 10 to 20 the body rises gradually and the stride opens. From 20 to 40 the athlete is at or near top speed, upright, with quick contacts under the hips. Each phase has different posture, different ground contact, and different cues. Training them separately is what this drill means by mechanics.

This is Force Window work. The full-intensity 40 asks for maximal output from the posterior chain and hamstrings, and it belongs to athletes who have built the foundation: acceleration work through resisted sprints and falling starts, and top-speed work through flying 10s. Setup

How to position your athlete before the first rep.

Mark four points: 0, 10, 20, and 40 yards

The start line is at 0. Cones at 10 and 20 mark the phase boundaries: acceleration ends near 10, transition ends near 20, and top speed carries through 40. Leave at least 15 open yards past the finish for deceleration.

Full warm-up plus build-ups before any full rep

The 40 at full intent is a maximal sprint. Complete the full warm-up sequence, then at least three sub-maximal build-ups, before the first full-speed rep. Cold hamstrings and maximal sprints are how strains happen.

Decide before the session: training day or test day

Most sessions are training days: no stopwatch, full attention on one phase at a time. Test days with timing are occasional, monthly at most. The coach stands level with the phase being coached, not at the finish line.

Execution

The drill, step by step.

Phase one: the start and first 10 yards

From a two-point or three-point stance, the athlete projects out at a forward angle, not up. The first steps are big pushes with the heel recovering low, the body a straight line from head to ankle. The head stays down; the ground comes to the athlete.

Phase two: the transition from 10 to 20

The rise is gradual. Each stride comes up a few degrees; the stride opens and the heel recovery gets taller. There is no single moment where the athlete pops up. By 20 yards the posture is nearly upright without one visible gear change.

Phase three: top speed from 20 to 40

Upright posture, quick contacts on the ball of the foot directly under the hip, arms driving through full range. The job is to maintain velocity, not to keep pressing. Athletes who try to accelerate here tighten up and slow down.

Run through the line, then decelerate gradually

The rep ends past 40, not at it. Run through the line at full speed, then bleed speed off over 10 to 15 yards. Abrupt braking at the finish is where hamstrings and timed results both get hurt.

Common Errors

What to watch for and how to correct it.

Popping up in the first five yards

The athlete stands upright almost immediately, throwing away the acceleration phase. Usually the eyes come up first and the body follows. Cue: 'push the ground back, let the rise happen.' If it persists, return to Falling Starts and short resisted sprints.

Over-striding through the transition

The athlete reaches for distance as the body rises, landing with the foot out in front of the hip and braking on every contact. Cue: 'the stride opens behind you, not in front of you.' Wicket Runs are the direct repair drill.

Pressing at top speed

Past 20 yards the athlete keeps trying to accelerate: the jaw sets, the shoulders climb, the arms shorten, and the time gets worse. Cue: 'fast and loose. Let it roll.' Relaxation at top speed is a skill, and it is trained in Flying 10s.

Chasing the stopwatch every session

Timing every rep turns training days into test days. The athlete reverts to whatever mechanics feel fastest today instead of building the mechanics that will be fastest in a year. Time monthly at most; train the phases the rest of the time.

"Push, rise, run through the line."

One word per phase. 'Push' keeps the start projected forward. 'Rise' makes the transition gradual instead of a pop-up. 'Run through the line' kills the finish-line brake. Say it before the rep, not during it.

Progressions & Regressions

Where this drill fits in the sequence.

Regress to: train the phases separately

  • Falling Start and Resisted Sprint — 10 yd for the acceleration phase
  • Flying 10s for the top-speed phase
  • Wicket Runs to re-establish stride mechanics if the pattern is breaking down

Progress to: once each phase is clean

  • Full timed 40s with gates at 10, 20, and 40. The splits show which phase is the limiter
  • Position-specific starts: from the stance the athlete's sport actually uses

Programming Notes

When and how to use this drill in a session.

Program full 40s on the freshest day of the training week, and program them sparingly. Three to five full reps with five minutes of complete rest is a full session dose. This is not conditioning; a rep taken on tired legs practices slow mechanics at high risk.

Most weeks, the 40 is trained in pieces: acceleration work on one day, top-speed work on another. The full distance is reassembled every few weeks, and timed monthly at most. When the splits are captured at 10, 20, and 40, the numbers tell you which phase to spend the next month on.

Keep the test in perspective. The 40 is a snapshot of qualities that were built over years, in order. The athletes who own the best times at eighteen are almost never the ones who practiced the test the most; they are the ones whose windows were trained in sequence.
